Why Most Fighters Have No Base
Most combat athletes are overtrained and underprogrammed. That is not an insult. It is the pattern I have watched for over twenty-five years of coaching, and it looks the same in every gym.
The athlete trains six days a week. He rolls hard, he spars hard, he lifts whatever showed up on his phone that morning, and when he feels slow he adds hill sprints. Nothing is scheduled. Nothing progresses. Volume just piles up until something gives — usually a shoulder, a knee, or motivation.
Then round three arrives and the tank is empty. The grip dies before the round does. The hands drop. The legs get heavy. And the conclusion the athlete draws is almost always the wrong one: I need to work harder.
Hard work is not the problem. Scattered training is.
What is actually missing is a base. Not more suffering — a base. The ability to do a large amount of quality work, week after week, and absorb it. That is what general physical preparedness is, and it is the layer almost nobody builds because it does not feel like training for a fight. It feels like carrying heavy stuff, pushing a sled, and breathing through your nose on an easy bike.
Here is the part that costs athletes years: everything you want sits on top of that base. Strength expresses through it. Power expresses through it. Skill under fatigue expresses through it. Recovery between sessions depends on it. When the base is thin, every session you add makes you more tired without making you better — and the whole point of training is to get better, not just tired.

What General Physical Preparedness Actually Means
General physical preparedness — GPP — is training that builds broad, non-specific physical capacity: work capacity, strength endurance, an aerobic base, grip and postural endurance, and general durability. It is not tied to any one skill or sport. Its job is to raise your ceiling for work so that specific training actually produces results instead of just producing fatigue.
You will see the same idea called physical preparedness, physical preparation, or general conditioning. Different words, same layer of the system. The term itself comes out of Eastern European sport science, where coaches split an athlete's year into a general preparation phase and a specific preparation phase. Fighting sports borrowed the vocabulary and mostly lost the structure.
The plain-language version
GPP answers one question: how much quality work can you do, how often, and how fast do you bounce back?
An athlete with a real base can train five hard sessions a week and be sharp on Friday. An athlete without one gets two good days and spends the rest of the week sore, tight, and flat. Same effort. Completely different result. The difference is capacity, and capacity is trainable.
What GPP is not:
- It is not a workout style. It is a phase and a purpose. Ten different tools can serve it.
- It is not random suffering. If the only measure of a session is how destroyed you felt afterward, you are not building anything. You are just spending.
- It is not beginner-only. The higher the level, the more base is required to support the specific work. Pros do more GPP than amateurs, not less.
- It is not the same as your sport practice. Rolling more does not fix your cardio. Sport practice is skill work with a conditioning side effect. It is not a conditioning plan.
The last one is worth sitting with, because it is the most expensive mistake in combat sports. More mat time makes you better at the mat. It does not build the engine that lets you use what you know when you are exhausted in the third round against a bigger guy.

GPP vs SPP vs Conditioning — The Distinction Nobody Makes
Three terms get used interchangeably, and the confusion is why so many training weeks make no sense. They are not the same thing, and they do not go in the same place on the calendar.
GPP is general — broad capacity, sport-neutral tools. SPP — specific physical preparedness — is the narrow work that looks like your sport: reactive power, positional strength in fight postures, round-length intervals matched to your competition format. Physical conditioning is neither one exclusively; it is a quality (your ability to sustain and repeat output) that both phases develop with different emphasis.

The practical rule: GPP earns you the right to do SPP. Specific work is expensive. It costs recovery, and it beats up joints and nervous systems. The reverse error is just as common and less discussed: living in GPP forever. Base work is comfortable, it is measurable, and it never scares anyone. But general work makes you generally fit, and nobody wins a match at general. There is a point in the calendar where the base has to get pointed at the sport, and if that hand-off never happens you show up in great shape for nothing in particular.
Both phases are conditioning. One builds the engine. The other tunes it for the specific race you are running. Confuse them and you either gas out or peak in the wrong month.
The GPP Toolkit: What You Actually Train With
GPP is tool-agnostic. What matters is the demand you create, not the brand of implement you create it with. A sandbag, a sled, and a set of stairs can all serve the same purpose. Here are the general physical preparedness exercises that earn their place in a combat athlete's base, and why each one is there.
Loaded carries
Farmer's walks, suitcase carries, front-rack carries, overhead carries, bear hugs. Nothing else builds grip, trunk, and postural endurance under load this efficiently, and nothing else transfers to grappling this directly. A carry is a plank that walks. When a heavier opponent is leaning on you in round three, that is the quality keeping your posture intact. Start with distance, not weight — 4 to 6 sets of 40 to 60 yards is a session's worth of work.
Sled work
Pushes, drags, backward drags, rope pulls. The sled is the most forgiving conditioning tool that exists — all concentric, almost no soreness, and you can dose it from easy aerobic work all the way to short brutal power pushes. Heavy drags for 30 to 40 yards build leg drive; long light pushes build an engine without wrecking you for practice. If you own one tool for GPP, own a sled.
Kettlebell ballistics and flows
Swings, cleans, snatches, long cycle, and simple chained flows. Kettlebell work is the closest thing to a complete GPP tool: hip power, grip endurance, breathing rhythm, and a huge conditioning cost at moderate joint stress. Long sets teach an athlete to hold output while breathing hard, which is exactly the skill that disappears in a hard scramble. Ten minutes of swing work on the clock beats thirty minutes of jogging for a fighter.
Odd objects and unstable loads
Sandbags, Bulgarian bags, steel maces, stones, awkward implements. Fighting is done against a load that fights back. Odd objects force the body to brace, rotate, and resist rotation in patterns a barbell never asks for, and they build the kind of full-body strength endurance that shows up in clinch and control positions.
Landmine work
Presses, rows, rotations, and squat-to-press variations off one end of a barbell. Landmine training is how you load rotation and overhead patterns without punishing shoulders — which matters when the athlete already gets their shoulders beaten up five days a week on the mat.
Ropes, hammers, and grip work
Battling ropes, sledgehammer strikes on a tire, towel and gi hangs, thick-bar holds, rope climbs. Grip is a conditioning quality, not just a strength quality — it fatigues on its own clock. For grapplers it is often the actual limiting factor in a match. Train it in the base phase with volume and holds, not with maximal crush attempts.
Bodyweight and crawling patterns
Push-ups, pull-ups, dips, rows, lunges, crawls, and locomotion. Free, scalable, and honest about relative strength. Crawling in particular gives you shoulder and trunk endurance plus a contralateral coordination demand for almost no joint cost, which makes it ideal filler on the days when the mat has already taken what it is going to take.
Aerobic base work
Easy nasal-breathing work at conversational effort, 30 to 60 minutes, on a bike, a rower, a ruck, or a hike. This is the least popular item on the list and one of the most important. Your ability to recover between rounds, between rolls, and between sessions runs on the aerobic system. Build it in the least stressful way available. Complexes, density circuits, and tempo intervals
Barbell or dumbbell complexes, timed density sets, and repeatable 20 to 40 second efforts with full-ish rest. This is where GPP starts to bite. Used correctly, complexes deliver strength endurance and a big conditioning cost in fifteen minutes. Used incorrectly, they become the daily beatdown that eats your camp.
Real-world work
Splitting wood, moving furniture, digging, shoveling, carrying gear uphill. Old-school laborers had a base that most trained athletes do not, and it came from hours of moderate awkward work. It counts. Log it like a session, because it costs you like one.
Pick three or four, not eleven. A good GPP block uses a small number of tools long enough to progress them. Rotating novelty every week feels productive and measures nothing.

The Five Qualities GPP Builds
Training for general physical preparedness is not one quality. It is five, and each one maps to a specific place where fights and matches fall apart. If you know which of the five is your leak, you know what your base block should emphasize.
1. Work capacity
The total amount of quality work you can absorb in a week and still adapt to. This is the master quality — it sets the size of the container everything else fits into. An athlete with high work capacity can carry hard sparring, hard rolling, and real strength work in the same week. An athlete without it has to choose, and usually chooses badly.
Where it shows up: the Friday session. If you are flat and beat up by the end of every week, capacity is your limiter — not willpower. How you build it: gradual weekly volume increases with moderate intensity. Add work before you add intensity.
2. Strength endurance
The ability to keep producing meaningful force after it stops being easy. Fighting is not a one-rep max. It is a series of hard efforts against resistance while already tired, and the athlete who can still drive on a shot in the fifth minute wins exchanges the fresh version of himself would have lost.
Where it shows up: late-round scrambles, the second half of a grinding round, holding a dominant position instead of getting swept. How you build it: moderate loads for longer sets and timed sets, complexes, carries, sled work, and repeat-effort circuits.
3. Grip and postural endurance
The most underrated pair in combat sports, and the two that fail first in grappling. Your grip dies, they pass, you tap. Your posture collapses, the pressure wins, and everything you know technically stops mattering. Neither of these is a strength problem in most athletes — they are endurance problems.
Where it shows up: losing grips in round three, getting flattened out, hands dropping in the later rounds of sparring. How you build it: hangs, gi and towel work, thick-bar holds, heavy carries, rope pulls, and trunk work under load rather than crunches. 4. Aerobic base
The recovery engine. Every hard effort you make is paid back aerobically — between rounds, between rolls, between reps, and between training days. Fighters chase anaerobic pain because it feels like the sport, then wonder why they cannot recover in the sixty seconds on the stool.
Where it shows up: not recovering between rounds, gassing when exchanges stack up, needing three days to feel normal after one hard session. How you build it: easy conversational work, long and boring, plus tempo circuits and cardiac-output style intervals. This is the quality that most rewards patience.
5. Repeatability
The ability to produce a hard effort, recover, and produce it again at the same quality. This is the quality that decides matches, and it is the one no single test captures. Anyone can have one explosive scramble. Champions have the seventh one look like the first.
Where it shows up: the drop-off between your first round and your last. How you build it: short powerful efforts with enough rest to keep quality high, repeated many times — and honest tracking of when output falls off, which is your signal to stop the set rather than push through it.
Find your leak first. Four of these five will be fine and one will be wrecking your performance. Programming the one that is actually broken beats hammering all five at once.
What a GPP Week Looks Like
This is what general physical preparedness workouts look like when they are organized instead of improvised. The week below is an example of an off-camp base week for a combat athlete who is still training their sport three or four times a week. It is not a prescription — your sport schedule, your training age, and your recovery decide the real numbers. Use it as a template for how the pieces fit together.
The organizing rule: hard days are hard, easy days are genuinely easy, and nothing here is allowed to compromise skill practice. If a GPP session makes you worse on the mat the next day, it was the wrong dose.

How to read that week
Notice what is missing. There is no session whose purpose is to destroy you. There are two real strength days, one aerobic day, one strength-endurance day, one repeat-effort day, and two days that exist to let the other five work. Total added time is under three and a half hours — on top of sport practice, which is still the priority.
Notice also where the hard work sits. Saturday's repeat efforts land after a lighter Thursday and a strength day, and they are followed by a day off. The week has a shape. That shape is most of the value.
If you only have three days
Most working adults training a sport four nights a week do not have six slots. Three is enough to build a base:
- Day 1 — full-body strength plus carries.
- Day 2 — aerobic base work, easy and long.
- Day 3 — strength endurance circuit plus grip work.
Three organized sessions repeated for eight weeks with progression will beat six random ones every time. That is not a compromise position — it is often the better plan, because it leaves recovery on the table.
How to progress it
Change one variable at a time, and change it slowly. Week to week, that means adding a set, adding ten yards to a carry, adding a round to a circuit, or adding five minutes to the aerobic day — not adding all four. When the week stops feeling hard, the answer is more work at the same quality, not more punishment.

Building a GPP Program: Phases and Progression
A general physical preparedness program is not a workout you repeat until you are bored. It is a block with a start point, a direction, and an exit. Here is the twelve-week arc I use, and where GPP sits relative to competition.
Weeks 1–4 — Accumulate
Build volume at moderate intensity. Carries, sled work, easy aerobic work, basic strength in the six patterns — squat, hinge, lunge, push, pull, carry. Nothing near failure. The goal of this month is tissue tolerance and a habit, and the correct feeling at the end of most sessions is "I could do more." That restraint is the hardest part of the program for combat athletes, and it is the part that makes weeks 5 through 12 possible.
Weeks 5–8 — Intensify
Hold volume roughly steady and raise the quality. Loads go up on the strength lifts, complexes get heavier or longer, repeat-effort work gets sharper, and the aerobic day stays exactly as easy as it was. This is where work capacity turns into usable strength endurance. Deload in week 8 — one week of roughly two-thirds volume, same movements, no heroics.
Weeks 9–12 — Convert
Point the base at the sport. Round-length intervals matched to your competition format, positional strength work in the postures you actually fight from, power work in the patterns you actually need. Total volume comes down as specificity goes up. This is the hand-off from GPP into specific preparation, and it should feel like the general work becoming useful rather than like a brand-new program.
In camp and in season
You do not abandon GPP when camp starts — you shrink it to a maintenance dose. Two short sessions a week of carries, easy aerobic work, and basic strength will hold the base you built while practice volume takes over. Athletes who drop the base entirely for eight weeks arrive at competition day sharper for two weeks and flatter for the rest.
The taper is its own discipline. In the last ten to fourteen days, volume drops hard, intensity stays but gets brief, and nothing new gets introduced. Your goal is not to train the most — it is to peak at the right time.
The Grind Trap. The most common way a GPP block fails is that it turns into a twelve-week beatdown. Every session becomes a test, soreness becomes the scoreboard, and by week six the athlete is deeper in the hole than when they started. GPP is high volume and moderate intensity by design. If you are wrecked every day, you are not building a base — you are borrowing against one.
Two more failure modes worth naming. The first is never deloading, because the plan looks weak on paper without a hard week — the deload is what lets the previous four weeks show up. The second is changing the program every ten days because progress feels slow. Base work is slow by nature. Six honest weeks of the same three sessions will out-produce six weeks of variety, every time.
GPP By Sport
The base is general. The emphasis is not. Every combat sport has a different schedule, a different match length, and a different set of things that break first — and that changes which of the five qualities gets the most attention in your block.
GPP for wrestling
Wrestling has the most punishing calendar in combat sports. Practice volume is enormous, the season is long, tournaments stack, and most wrestlers lift like it is always summer — so they peak in July and limp through February. The base has to be built in the off-season and then defended in season with a small maintenance dose, not abandoned and rebuilt.
Emphasis: repeatability for six-minute matches, explosive hips, neck and postural durability, and strength without added bulk for athletes managing a weight class. GPP for jiu jitsu and grappling
Grapplers walk into class on Tuesday already half-broken from Saturday's open mat, and the thing that fails first is almost never their cardio in the general sense — it is grip and posture. Your grip dies before the round does, they pass, and the match is decided by an endurance quality nobody trained.
Emphasis: grip endurance, anti-rotation and postural strength under pressure, hip mobility, and an aerobic base sized for long rounds and long training sessions. Rolling more will not fix it — rolling is not a conditioning plan. → Pick your lane below.

Boxers usually have plenty of roadwork and not much of a base. The symptoms are specific: legs get heavy, hands drop, shoulders burn out, punches lose snap in round three. Miles do not fix that, because the limiter is shoulder and leg endurance plus repeatability, not the ability to jog.

MMA asks for everything, which is exactly why the base matters most here. You can feel strong in the weight room and still get folded in the clinch. You can run miles and still gas when wrestling exchanges stack up. Hard work gets stacked on hard work with no system, and the athlete concludes he is lazy when he is overtrained and underprogrammed.
Emphasis: all five qualities, sequenced — capacity first, then strength endurance and repeatability, then camp-specific work. GPP after 40
Most guys over 40 do not feel old because of their age. They feel old because the basics fell apart — load piled up with no recovery, sleep got short, and old injuries started running the schedule. Train hard, feel beat up for three days, come back at seventy percent. That is a capacity and recovery problem, and GPP is the most direct fix available.
Emphasis: joint-friendly tools, aerobic base, movement quality and mobility as part of the plan rather than an afterthought, and honest load management. Where GPP Fits In The Performance Pyramid
Every program I build runs on the same five-tier structure. GPP is Tier 2 — which means it is not the whole system, and it is not optional either. It is the floor that Tiers 3, 4, and 5 stand on.

Two things follow from that picture. First, you do not skip tiers. An athlete chasing Tier 4 power work with no Tier 2 capacity gets a few explosive sessions and then a long stretch of being hurt. Second, you do not graduate out of a tier and leave it behind. Tier 1 mobility and Tier 2 capacity get maintained forever; only the emphasis moves up the pyramid as competition approaches.
This is also why the honest answer to "what should I be doing?" is usually a question back: which tier is your actual limiter? Most athletes are trying to solve a Tier 2 problem with more Tier 4 work, because Tier 4 is the fun part. Fix the floor and the ceiling moves on its own.

No. Getting slow and bulky comes from bodybuilding-style volume, a big calorie surplus, and no power work — not from carries, sleds, and aerobic base work. Base training at moderate intensity adds very little mass and improves your ability to repeat hard efforts, which makes you faster where it counts: in the fifth minute. If you keep power work in the program year-round, speed is not at risk.
Can you train GPP in season?
Yes, and you should — at a maintenance dose. Two sessions a week of basic strength, carries, and easy aerobic work will hold the base you built while practice volume takes over. What you do not do in season is run a full base block on top of a full practice schedule. Athletes who drop GPP entirely for two months arrive sharp for a couple of weeks and flat for the rest of the season.
Is GPP the same as CrossFit?
No. They overlap in tools and differ in purpose. Competitive fitness training is a sport with its own testing standards, and its sessions are usually built to be maximally hard. GPP for a combat athlete is built to be repeatable and to leave skill training intact — mostly moderate intensity, progressed slowly, and subordinate to what happens on the mat or in the ring. Same equipment, different intent.
What GPP exercises are best for combat athletes?
Loaded carries, sled pushes and drags, kettlebell swings and long-cycle work, sandbag and odd-object lifting, landmine presses and rotations, hangs and grip work, crawling and bodyweight patterns, and easy aerobic work on a bike, rower, or ruck. Pick three or four and progress them for a full block rather than rotating novelty every week.
Does GPP still work after 40?
It works better, and it matters more. Most athletes over 40 are limited by recovery, not effort — train hard, feel beat up for three days, come back at seventy percent.
