Banded Zercher Good Morning: Posterior Chain and Posture for Grapplers
Jun 27, 2021Hamstrings, glutes, and upper back — the whole back side of you. The banded Zercher good morning trains all three at once, and it trains posture while it does it. For a grappler who spends a lot of time being folded forward, that combination is worth a lot.
The band changes the movement. Tension increases as you stand up, so the hardest part of the lift is the finish rather than the bottom. That means you can load the pattern without loading your spine the way a heavy barbell good morning does.

How to do it
- Attach a power band to the hooks inside the power rack.
- Weigh the rack down so nothing moves.
- Feet hip width apart.
- Pull the band into your chest in a Zercher hold, shoulders back.
- Torso locked tight — this is what maintains the posture.
- Hips back, lowering slowly under control.
- Fire the belt buckle forward to stand up.
- Lock out at the top without leaning back.
Common mistakes
- Rounding the upper back so the band drags you forward. Shoulders stay back, chest stays up.
- Turning it into a squat by letting the knees travel forward. Hips go back.
- Rushing the lowering phase. The slow descent is most of the value.
- Band too heavy, which pulls you into the exact posture you are trying to fix.

Why Zercher and not on the back?
Holding the load in front of your chest forces the upper back to work to keep you upright. On the back, you can round forward and still finish the rep.
What band should I use?
Start with a light band and add tension only when you can finish every rep standing tall. Band tension is deceptive at the top.
Can I do this with a barbell instead?
Yes, and it is a good lift. The band version is gentler on the spine and easier to run on a day where you already lifted heavy.
